Warm-Up Habits That Help Protect Your Knees

A good warm-up is one of the most overlooked habits in keeping knees feeling good — often the entire difference between a comfortable walk and one that leaves your knees tender for the rest of the day.

Why warming up matters for knees specifically

Knees are a hinge joint surrounded by tendons and ligaments that rely on the muscles above and below — the quads, hamstrings and calves — to move smoothly and absorb impact. Cold, tight muscles mean more of the load falls directly on the joint itself, rather than being cushioned by the muscle around it.

A simple pre-activity warm-up

1. Light marching or walking (2 minutes)

Just walking at a gentle pace raises blood flow to the legs and starts loosening the muscles around the knee before you ask more of them.

2. Bodyweight squats to a comfortable depth (10 reps)

Slow, controlled squats — only as deep as feels comfortable — activate the quads and glutes that support the knee joint during activity.

3. Leg swings (10 each side)

Holding something stable, gently swing one leg forward and back, then side to side. Mobilises the hip, which has a direct knock-on effect on how the knee moves.

4. Calf raises (10 reps)

Rising onto your toes and lowering slowly warms the calves — which play a bigger role in knee stability than most people expect.

After activity matters just as much

Just as warming up prepares the knee, cooling down and easing tension afterward helps it recover. A few minutes of gentle heat post-activity, especially after a longer walk or harder workout, can help ease the tired, achy feeling that often shows up in the knees later in the day.
